Punch or throw a pillow if you really need to. You can try the 54321 method (google it to be exact but you stop breathe and find 5 things you can see, 4 you can hear , 3 you can touch, 2 you can smell, 1 you can taste). Sometimes when you need to scream you should get it out of your in the appropriate environment and it won’t harm or scare anyone!
Coming from someone who used to have to lock themselves in a separate room and throw and scream I understand. Honestly it’s tough to handle. You could try therapy anger iceburg and journal what it is that made you feel that way. But remember really no shame in taking a moment for yourself
